If you wake up at 3:00 AM, go to bed at 7:15 PM for 5 full sleep cycles (7.5 hours), or 5:45 PM for 6 cycles (9 hours). Both times include about 15 minutes to fall asleep.
For most adults, 7:15 PM is the realistic target. Below are the exact bedtimes for 3:15, 3:30 and 3:45 AM alarms, what a later bedtime really leaves you, and how to handle a one-off 3 AM alarm differently from a daily one.
Free toolSleep CalculatorBest bedtime or wake-up time, based on 90-minute sleep cycles. What time should I go to bed if I wake up at 3?
Go to bed at 7:15 PM for 7.5 hours of sleep, or 5:45 PM for 9 hours. These are the same numbers the sleep calculator gives for a 3:00 AM wake-up.
The math: start at your wake-up time, subtract 15 minutes to fall asleep, then subtract 90 minutes for each sleep cycle.
Bedtime = wake-up time - 15 minutes - (cycles x 90 minutes)
So for 5 cycles: 3:00 AM minus 15 minutes is 2:45 AM, and 2:45 AM minus 7 hours 30 minutes is 7:15 PM.
| Cycles | Sleep | Bedtime for 3:00 AM |
|---|---|---|
| 6 cycles | 9 h | 5:45 PM |
| 5 cycles | 7.5 h | 7:15 PM |
| 4 cycles | 6 h | 8:45 PM |
| 3 cycles | 4.5 h | 10:15 PM |
Adults need at least 7 hours a night, so 7:15 PM is the latest bedtime on this chart that clears the bar. The 8:45 PM option ends on a cycle and can carry you through one early morning, but 6 hours isn't a schedule you can live on.
What time should I go to bed if I wake up at 3:30 AM?
For a 3:30 AM alarm, go to bed at 7:45 PM for 7.5 hours of sleep, or 6:15 PM for 9 hours. The 4-cycle option is 9:15 PM, which gives 6 hours.
That half hour helps more than it looks. A 7:45 PM bedtime still leaves room for an early dinner and a short wind-down, where 7:15 PM often means eating and going straight to bed.
Bedtime chart for 2:30 to 3:45 AM alarms
Find your alarm time and read across. Bold columns are the ones to aim for.
| Wake-up time | 6 cycles (9 h) | 5 cycles (7.5 h) | 4 cycles (6 h) | 3 cycles (4.5 h) |
|---|---|---|---|---|
| 2:30 AM | 5:15 PM | 6:45 PM | 8:15 PM | 9:45 PM |
| 2:45 AM | 5:30 PM | 7:00 PM | 8:30 PM | 10:00 PM |
| 3:00 AM | 5:45 PM | 7:15 PM | 8:45 PM | 10:15 PM |
| 3:15 AM | 6:00 PM | 7:30 PM | 9:00 PM | 10:30 PM |
| 3:30 AM | 6:15 PM | 7:45 PM | 9:15 PM | 10:45 PM |
| 3:45 AM | 6:30 PM | 8:00 PM | 9:30 PM | 11:00 PM |
If you take longer than 15 minutes to fall asleep, move each time earlier by the difference. Someone who takes 30 minutes should go to bed at 7:00 PM for 5 cycles before a 3:00 AM alarm. For alarms from 4:00 AM on, the 4 AM bedtime chart picks up where this one stops.
Who wakes up at 3 AM, and what changes the plan?
Most 3 AM alarms come from work or travel, and the right plan depends on whether it's every day or just once.
- Bakers and food prep: often a daily 3 AM start, so the 7:15 PM bedtime has to become a habit.
- Early shifts at 4 or 5 AM at hospitals, warehouses, airports or delivery depots, especially with a long drive in.
- Long commutes where a 6 AM start still means leaving the house before 4.
- Early flights, where you need to be at the airport by 4:30 or 5 AM. Usually a one-off.
If the alarm is for work, the shift work sleep calculator builds the sleep window around your start time, commute and time to get ready, so you're not doing the subtraction by hand every night.
Is 9 PM too late if I wake up at 3 AM?
A 9 PM bedtime gives you about 5 hours 45 minutes of sleep before a 3 AM alarm, more than an hour under the 7-hour minimum adults need. Once, you'll get through it. Every night, it adds up to a large weekly debt.
Here's what later bedtimes actually leave you, after 15 minutes to fall asleep:
| Bedtime | Sleep before a 3:00 AM alarm |
|---|---|
| 7:15 PM | 7 h 30 min |
| 7:45 PM | 7 h |
| 8:00 PM | 6 h 45 min |
| 8:30 PM | 6 h 15 min |
| 9:00 PM | 5 h 45 min |
| 10:00 PM | 4 h 45 min |
| 11:00 PM | 3 h 45 min |
If 9 PM is the earliest you can manage tonight, 8:45 PM is the better pick: 4 full cycles, so the alarm lands at the end of one instead of the middle. If 10 PM is the earliest, aim for 10:15 PM and 3 cycles rather than a time that wakes you mid-cycle.
When should I stop caffeine for a 7:15 PM bedtime?
Finish an 8 oz brewed coffee by about 9:35 AM so it falls below 25 mg by a 7:15 PM bedtime. That sounds early until you remember you've been up since 3, so it's more than six hours into your day.
| Drink | Typical caffeine | Finish by (7:15 PM bed) |
|---|---|---|
| Brewed coffee, 8 oz | 95 mg | 9:35 AM |
| Espresso, 1 shot | 63 mg | 12:35 PM |
| Black tea, 8 oz | 47 mg | 2:40 PM |
| Cola, 12 oz | 34 mg | 5:00 PM |
These use an average caffeine half-life of 5 hours; yours may be shorter or longer. Caffeine late in the day matters even when you don't feel it: in a lab study, 400 mg taken 6 hours before bed cut total sleep by more than an hour. Plug in your own drinks with the caffeine calculator.
One-off 3 AM alarm vs a daily one
For a single 3 AM alarm, don't try to rebuild your body clock: get to bed as early as you can fall asleep, and skip or shorten the afternoon nap. For a daily one, the early bedtime has to become the fixed point of your evening.
If it's just once (an early flight, a one-day shift):
- Pick the latest bedtime that ends on a cycle and still works: 7:15 PM if you can fall asleep, 8:45 PM or 10:15 PM if not.
- Skip the afternoon nap, or keep it to 20 minutes and finish by early afternoon. A long or late nap makes an early-evening bedtime much harder. The nap calculator gives the exact alarm time.
- Stop caffeine on the schedule above, and set two alarms.
- Plan a short nap the afternoon after, rather than a long lie-in the next morning.
If it's every day:
- Keep the 3 AM wake-up on days off, or within an hour or two of it. Sleeping until 9 on Saturday makes Sunday's 7:15 PM bedtime almost impossible.
- Eat dinner by about 5:30 PM and start winding down by 6:45, with lights dimmed.
- Make the bedroom dark. A 7:15 PM bedtime is still daylight for much of the year, so blackout blinds do a lot of the work.
- Get bright light soon after waking, even if it's artificial, and daylight before midday where you can.
If you're still exhausted on a daily 3 AM schedule after a few weeks of protecting 7.5 hours, or you nod off at the wheel on the drive in, talk to your doctor. Shift work sleep problems are common and treatable.
