Second Shift Sleep Schedule: Sleep Times for 3-11 PM and 4 PM-12 AM Shifts

The best second shift sleep schedule is lights out about an hour after you get home and a wake-up time 7.5 to 9 hours later. For a 3 PM to 11 PM shift with a 30-minute commute, that's lights out at midnight and up at 7:45 AM for 7.5 hours of sleep, or 9:15 AM for 9 hours. For a 4 PM to 12 AM shift, push both an hour later.

Unlike night shift, second shift leaves plenty of time to sleep. The real risks are staying up until 2 or 3 AM to unwind, letting the wake-up time drift, and caffeine late in the shift. "Up by" is the latest you can get up and still have 45 minutes to get ready plus your commute. You have hours of slack, which is the point: you can sleep a full 9 hours and still have the whole morning.

Caffeine on second shift: why your cutoff is around clock-in

For a regular 8 oz coffee (about 95 mg), your last cup should be roughly 9 hours 40 minutes before lights out, which on second shift lands right around the start of your shift. That's how long it takes 95 mg to fall to about 25 mg, using an average 5-hour caffeine half-life.

So for a 3 to 11 PM shift with a 30-minute commute, the last regular coffee is about 2:20 PM, before you even clock in. That surprises a lot of second-shift workers, who tend to reach for coffee at the 7 PM break.

If you need something mid-shift:

  • Go smaller. A cup of black tea (about 47 mg) falls to 25 mg in about 4.5 hours, so for a midnight lights out the cutoff is about 7:25 PM.
  • Have it early in the shift, not in the last 3 to 4 hours.
  • Try a short walk, bright light or cold water at the late-shift dip instead.

The second-shift trap: staying up too late

The most common second-shift problem isn't too little time to sleep, it's going to bed hours after you get home. You finish wired from work, the house is quiet, and it's easy to stay up gaming or scrolling until 2 or 3 AM.

That still works on paper: lights out at 3:00 AM gives 5 cycles with a 10:45 AM wake-up. The problem is consistency. If 3 AM on Tuesday becomes 5 AM on Saturday, your body clock never settles and you're tired on every shift.

To unwind without losing the night:

  1. Set a fixed lights-out time, about 60 minutes after you get home.
  2. Use the drive home as your wind-down. Quiet radio or a podcast, no work calls.
  3. Keep lights low at home and screens dim for the last 30 minutes.
  4. Eat a light meal at your break, not a big one at midnight.
  5. Block morning noise and light. Blackout curtains and earplugs help when the rest of the house wakes at 7.

Second shift on days off

Keep your days-off schedule within about an hour of your work schedule. If you work 3 to 11 PM with a 30-minute commute and sleep midnight to 7:45 AM, aim for lights out by about 1:00 AM and up by about 8:45 AM on days off.

A big swing to a daytime schedule on weekends works like jet lag, and you'll pay for it on your first shift back. If you need to be up early for a family event, take the hit on that one day, then go back to your usual times.
